Build muscle, weight focus – advanced, 3 days/week, 12 weeks
Three strength workouts a week and a 45-minute powerwalk every day, for twelve weeks. For you who want to build muscle and bring the weight down – mainly body fat – without training taking over daily life.
How it works
Building muscle and losing fat at the same time works for most people who are new to strength training, returning after a break or have a fair amount to lose. It is slower in both directions than focusing on one, but many find it a plan they can stick to. The daily walk accounts for a large part of the energy expenditure, the strength workouts for the muscle stimulus.
Powerwalk every day
45 minutes at a brisk pace – out of breath but able to talk in short sentences. That is roughly 250–350 kcal depending on body weight and pace. The walk is easy enough to do daily for most people, also on strength days; the walk in the morning and the workout later in the day works well. Sore feet or legs: take an easier pace one day rather than skipping.
Strength
Three advanced full-body workouts built on heavy compound lifts – for those with a few years of strength training. With a daily walk and a calorie deficit, recovery becomes the bottleneck: sleep well and cut volume for a week if the weights start going backwards. Add weight when you complete all sets with good technique and a couple of reps to spare.
Food
A small deficit, around 200–300 kcal below your needs, is enough – a larger one makes building muscle harder. Protein at every meal; a common guideline is 1.6–2 g per kilo per day. Under Food, the Weight loss style has recipes and a weekly menu close to your target.
Weighing
Weigh yourself once a week, same morning. The scale can stand still for a while when muscle is added as fat is lost – waist measurement and how clothes fit often say more. If you have a medical condition, are pregnant or take medication: talk to a doctor before starting.
